All Strict

Had a headache all night Monday, woke up with it Tuesday and felt like garbage. Took a sick day so didn’t exercise. Feeling great today though, so back for the 4pm class.

Warm-up

  • 5 Rounds
    • 30s Assault Bike
    • 30s Rest
  • 2 Rounds
    • 10 PVC Passes
    • 15 Air Squats

Weightlifting

Squat Snatch

  • 5×45#
  • 3×75
  • 3×95
  • 2×115
  • 1×135
  • E30S – 10:00 (20 sets)
    • 1×145#

A month and a half ago we did this with power snatches and I used 165#. Obviously a little different with the full squat and 30 more snatches coming up in the metcon. With how my back was feeling a couple of days ago I wasn’t pushing it. The 145 pounds felt solid for today.

Conditioning

10 Rounds

  • 3 Power Snatches (135#)
  • 6 Strict Handstand Push-ups
  • 24 Double Unders

All singles with the bar, 2×3 for HSPU, and never missed a DU. I did have to start extending the rest just a bit before my second set of HSPU each round and was very close to failure for the last few rounds. Going into the workout I fully expected to have to scale back and do some kipping reps at some point. Sixty strict reps is a lot for a big guy! Felt really good after the rest day though. Finished in 13:11. I don’t think I could have attacked that one any better.

Baby Swings

My shoulders and arms are in rough shape today. I couldn’t fall back to sleep last night, so by 6am I was fed up with it and got out of bed. Turned out to be a 2 coffee day and I’m still dragging ass. Went to the 4pm class.

Warm-up

  • Bottom Squat Hold
  • Dead Hang
  • Mini Ring Swings!!!
  • 2 Rounds
    • 1:00 Assault Bike
    • 10 Kip Swings
    • 10 PVC Good Mornings
    • 10 PVC Passes

First time I’ve been able to swing on the rings in months!! Could still feel my right shoulder when I got really deep in the swing so I only did a few. Making progress finally. Looking forward to being able to do ring muscle-ups again.

Weightlifting

  • 5×45#
  • 5×95
  • 3×135
  • 3×165
  • 3×185
  • 3×205
  • 3×225
  • 3×235

I did TnG through 185 and put the belt on for 225 or 235. The bar was feeling really heavy and it didn’t dawn on my until after class that I was feeling so terrible from a lack of sleep last night. The reps with 235 were harder than I can remember in many years and then I went for 245 and “Clarked” the first rep. Wow! For comparison, in June I was able to hit 245 for a triple, shortly after I started lifting again.

Conditioning

15:00 EMOM (alt)

  1. 12 cals Assault Bike
  2. 10 Power Cleans (115#, unbroken)
  3. 4 Pull-ups + 3 C2B Pull-ups + 2 Bar Muscle-ups

As soon as I saw this workout I knew I’d scale back from 135# and definitely glad I did with how I am feeling. The gymnastics minute was 5+4+3, but I wasn’t confident I could hold on to that, so I cut back. Possibly could have made it, but this was plenty hard enough. I dropped off the rig between every movement. That bike really blows up your legs. I need to use it more often because it’s a lot different from my Airdyne.

Hopefully I can get a good night of sleep and hit the gym tomorrow because I have a busy Saturday and probably won’t have time for a workout.

Three Centuries

Definitely feeling my shoulders from yesterday’s workout. Went to the 4pm class. Pretty sure it’s colder in the gym than it is outside.

Warm-up

3 Rounds

  • 30s Assault Bike (Easy)
  • 30s Assault Bike (Hard)
  • 10/10 Single Leg/Arm KB Deadlifts (44#)
  • 30s Handstand Hold

Strength

Deadlift

  • 6×45#
  • 6×135
  • 6×185
  • 3×225
  • 3×255
  • 3×285
  • 4x3x305

I put the belt on for 285+ I think. Just feels weird moving the weight. I’m not sure if I’m just scared of what. Still able to keep a neutral grip without any issues. Nice to build up that grip strength at the same time, which I’m sure has some carryover to the gymnastics stuff on the bar.

Conditioning

3 Rounds

  • 1:00 HSPU
  • 1:00 Rest
  • 1:00 cal Row
  • 1:00 Rest
  • 1:00 DU
  • 1:00 Rest

I went 10-10-5, 4×5, and 4×5 on the handstand push-ups. I started off pulling over 1,700 cal/hr on the rower, quickly realized that would be too fast, and backed off to an average of 1,500-1,550 the rest of the way. Ended up with 25 calories each round. My only miss on the rope was after my first two reps, so I ended up with 108, 110, and 111 double unders! It’s been a while since I did a hundred unbroken dubs, so doing it three times felt great. Made for consistent rounds of 158, 155, and 156 to total 469 reps.

Stringing Toes to Bars

Set my alarm to make sure I was up this morning for the 9am class. Feeling good after yesterday’s workout.

Warm-up

  • 2:00 Assault Bike
  • 2 Rounds
    • 10 PVC Passes
    • 10 PVC Overhead Squats

Weightlifting

  • 5 High Hang High Pulls (45#)
  • 5 Muscle Snatch (45#)
  • 5 Overhead Squats (45#)
  • 5 Snatch Balance (45#)
  • 5 High Pulls (45#)
  • Squat Snatch
    • 5×45#
    • 3×95
    • 2×115
    • 1×135
    • 1×145
    • 1×155

10:00 EMOM

  • 1 Squat Snatch (155#)

Conditioning

5 Rounds

  • 5 Power Snatches (115#)
  • 15 T2B
  • 60 Double Unders
  • 1:00 Rest

Supposed to be unbroken snatches, so with all of the toes to bars I scaled instead of fighting with 135 pounds. Was able to do 3×5 T2B every round and never died out. My endurance with the movement has improved significantly in the last month. 60-80 reps is no longer an issue in a workout. I even got all of my DU unbroken today! My rounds were 1:40 – 1:50 – 1:48 – 1:56 – 1:46, so I finished at exactly 13:00. That was a good one with all grip and shoulders.

Time for a road trip to Cedar Point!

Hop-Hop

Tuesday night after getting home I was feeling beat already. Shoulders were rocked, legs were smoked, and even my abs were feeling something. Maybe abs are from the T2B yesterday in addition to using them a lot in today’s bar muscle-ups? My shoulders were still rocked yesterday and they didn’t feel great doing some dead hangs today either. Went to the 4pm class.

Warm-up

  • Bottom Squat Hold
  • Dead Hang
  • 3:00 Assault Bike (1 Mile)
  • 10/10/10/10 Leg Swings
  • Stretch

Strength

Back Squat

  • 10×45#
  • 5×115
  • 5×165
  • 5×205
  • 5×225
  • 5×245
  • 5×255
  • 10×185

The program was to work up to a 5RM, but I’m just trying to progress on what I’ve been doing and stay safe. Last squats were 3x5x235 so I wanted to get 245-255 today. Not too much of a struggle and back felt good. I wore my knee sleeves because I wanted them for the burpees.

Conditioning

  • 70 cal Row
  • 600m Run
  • 50 Bar-facing Burpees

Averaged somewhere between 1,200-1,300 cal/hr and got off the rower before 3:30. Tried to run at a steady pace but nothing crazy, knowing I could make time on the burpees. I pulled up my knee sleeves when I got in the gym, but forgot to look at the clock until I was 6 or 7 burpees in, which was at about 7:00. I had been thinking if I could keep the same 3:30 pace on the run I’d be happy with that and seems I was somewhere around 3 minutes.

I added in a little stagger to my jump forward today and that allowed me to turn all the way around during the jump over. During the stretch of reps 20-35 I slowed when my hop-hop turned into step up, hop over, and then turn for probably 8 of those middle reps. I finally told myself to move and get the rest done. Pushed to the end and finished at 10:01.

Safe is Strong

My workout schedule is a bit messed up with the gym + golf day yesterday, so have to be careful not to overdo things. I did the shoulder rehab work in my garage before I went to the 4pm class.

Active Life – Bulletproof Shoulders 8

Warm-up

  • 10 Push-up Shoulder Taps
  • 10 PVC Passes

Odd this wasn’t 2-3 rounds.

4 Sets (each arm)

  • 6 Single Arm High Pull (35#)
  • 45s Rest between arms

Warm-up

  • 1:00 Assault Bike
  • 20 Air Squats
  • 1:00 Assault Bike
  • 1:00 World’s Greatest Stretch (each side)

Strength

Back Squat

  • 10×45#
  • 5×135
  • 5×185
  • 3×215
  • 1×235
  • 2x3x215
  • 5×195
  • 10×185

The single was supposed to be at 90%, but I really have no clue what I can squat now. I just know it has to be under 300, so I calculated my numbers off 265. Start light since I haven’t been squatting and stay safe. It was 80% for the triples, 75% for the set of 5, and 70% for the set of 10. Felt pretty good and the bar definitely felt lighter after the single.

Conditioning

  • 4-3-2-1 Rope Climbs (13′)
  • 20 Shoulder Taps
  • 20 Wall Balls (20#, 10′)

Had to share the rope, so waited a lot more than I would like. I think I could have come down and gone right back up doing every set unbroken. Really enjoying the rope climbs because I can get up there so quick. Instead of doing handstand holds for my scale from walking I figured the shoulder taps would at least get me some single side work. I had 30 in my head as a rep count, but when I was approaching 20 in the first set I knew that was enough. Need to do those more often, which I used to do. I did them with my back against the wall, which I think is the harder version, though it mimics handstand walking better. Wall balls were all unbroken. Finished in 9:10.

Surprising Deadlift

Walked 18 holes yesterday. Went to the 4pm.

Warm-up

  • 1:00 Assault Bike
  • 20 Air Squats
  • 1:00 Assault Bike
  • 15 Push-ups
  • 1:00 Assault Bike
  • 30s Partner Front Rack Stretch each arm

Was getting about 10 calories each time on the bike.

Strength

Deadlift

  • 10×45
  • 5×135
  • 5×185
  • 5×215
  • 5×245
  • 3×275
  • 3×295
  • 3×325

Debated if I should deadlift and had been thinking about doing some suitcase deadlifts. My back has felt better yesterday and today so gave it a go. Felt really good actually. I put on the belt with 215+ I think and used a neutral grip for all sets. Stayed with the 5s and 3s instead of doing three heavy singles which was programmed.

Back in February I did some sets of 305 for doubles and remember it feeling heavy. Other than that, the previous time I lifted over 300 was in March of 2017 before I tweaked my back really bad.

Conditioning

10:00 AMRAP

  • 5 Bench Press (165#)
  • 10 Dumbbell Hang Power Clean (50# DBs)
  • 20 Air Squats

The Rx on the bench was 185 and I wasn’t confident I’d be able to hold that very long. Scaling back to 165 was the right choice and just close enough to a struggle as the rounds progressed. When I did the first round in a minute I knew it was too fast and slowed my pace a bit. Got through 7 rounds and the bench press.
